Day 1 of Week 13 - Full Body 2

Réalisé par Sergey · 28 octobre 2026

This gym-based accessory workout combines high-rep cable pulls, back extensions, and shoulder control work to train the lats, upper back, spinal erectors, glutes, hamstrings, and deltoids. The descending-rep set patterns provide plenty of volume, making the session best suited to intermediate trainees; beginners can use lighter loads and reduce sets. These are straight sets, not supersets, so complete all prescribed sets of each exercise before moving on.

"Cable Bar Lateral Pulldown" — 5 sets of 30, 15, 12, 10, and 10 reps. The lats do most of the work, with the biceps, upper back, and rear shoulders assisting. Sit or kneel securely, set the shoulders down, lift the chest, and pull the bar toward the upper chest by driving the elbows down and slightly back. Return slowly to a comfortable overhead stretch. Avoid pulling behind the neck, shrugging, leaning far back, or jerking the weight. This vertical pull anchors the workout with direct lat work and complements the rowing movement that follows.

"Cable Elevated Row" — 5 sets of 30, 15, 12, 10, and 10 reps. This standing cable row emphasizes the lats, rhomboids, and traps, while the biceps and forearms assist. Set the cable around shoulder height, stand with a stable base, and keep the ribs stacked over the pelvis. Pull the handle toward the lower ribs by driving the elbows back and bringing the shoulder blades together; extend the arms under control on the return. Keep the torso quiet and avoid shrugging, leaning back, or swinging the stack. Its horizontal pulling action balances the pulldown and adds upper-back work with steady cable tension.

"Hyperextension" — 1 set of 20 reps. The spinal erectors, glutes, and hamstrings work together to extend the hips and stabilize the trunk. Position the pad across the front of the hips, secure the ankles, and lower with a long, controlled spine. Raise the torso by driving the hips forward until the body reaches a neutral line, then lower smoothly. Avoid bouncing, pulling with the neck, or arching hard past neutral. This bodyweight set introduces controlled posterior-chain work before the weighted variation; keep it easy enough that your form remains crisp.

"Plate Hyperextension" — 4 sets of 20, 15, 12, and 12 reps. Holding a plate close to the chest increases the challenge for the glutes, hamstrings, and spinal erectors. Set the hips just above the pad so they can hinge freely, brace before each rep, and keep the plate close to your body. Lower under control, then extend the hips until your torso reaches neutral. Do not throw the chest upward or overextend the lower back. This adds progressive posterior-chain volume after the unweighted set, so choose a load that allows consistent, hip-driven repetitions throughout.

"Dumbbell Standing Around World" — 5 sets of 20, 15, 12, 10, and 12 reps. The deltoids, especially the front and side fibers, guide the arms, while the upper traps and shoulder stabilizers help control the movement. Stand tall with a soft bend in the elbows and light dumbbells. Raise the weights out to the sides to shoulder height, continue in a smooth arc overhead, then reverse the path with control. Keep the ribs down and neck long; avoid swinging, shrugging, or leaning back. Use a light load and a pain-free range. This shoulder-control finisher adds multidirectional arm work after the pulling and posterior-chain exercises.

Rest about 60–90 seconds between most sets and up to 2 minutes when needed to maintain sound technique. Warm up with 5–10 minutes of easy movement, shoulder circles, light cable pulls, and a few controlled hip hinges; perform lighter practice sets before challenging loads. Because this session includes substantial back-extension volume, allow at least 48 hours before repeating it and start with once weekly, adjusting based on recovery. Progress gradually by improving control and range first, then adding a small amount of weight or repetitions while keeping the prescribed form.
