This high-volume upper-body gym workout is designed to build muscular size, local endurance, and balanced pressing and pulling strength across the chest, back, biceps, and triceps. Using a barbell, flat bench, cable pulldown station, and rope/handle attachments, it is best suited to a commercial gym or well-equipped home gym. The descending rep approach—starting with sets of 20 and gradually moving toward 10–12 reps—creates substantial training volume while allowing load to increase as fatigue builds. It is most appropriate for intermediate lifters, although beginners can use the same exercise sequence with fewer sets, lighter loads, and close attention to technique. All movements are listed as straight sets, so complete the prescribed sets for one exercise before moving to the next.

"Barbell Bench Press" is the primary horizontal press and chest-focused compound lift. It mainly trains the pectoralis major, while the triceps brachii and anterior deltoids contribute strongly to pressing and stabilization. Set up with your eyes under the bar, feet firmly planted, shoulder blades pulled back and down, and wrists stacked directly over the forearms. Lower the bar with control toward the mid-to-lower chest, then press it up smoothly without losing upper-back tension. Avoid bouncing the bar, allowing the elbows to flare directly sideways, lifting the shoulders off the bench, or bending the wrists backward. Beginning with this exercise lets you apply the most energy and focus to the workout's largest pressing movement; the later triceps isolation work then develops the muscles that assist the bench press without limiting its performance beforehand. Use a spotter or safety arms when working near failure.

"Cable Wide Neutral Grip Pulldown" provides the workout's main vertical pulling pattern and balances the pressing volume of the bench press. Its primary target is the latissimus dorsi, with meaningful involvement from the teres major, mid and lower trapezius, rhomboids, rear deltoids, biceps, brachialis, and forearms. Secure your thighs under the pads, sit tall with a lightly braced core, and begin each rep by drawing the shoulders down away from the ears. Drive the elbows down and slightly back to bring the neutral-grip handle toward the upper chest, then return slowly to a full, controlled stretch. Do not use a large backward lean, shrug the shoulders toward the ears, pull the handle behind the neck, or turn the movement into a swinging row. This neutral-grip pulldown complements the bench press by training the lats and upper-back muscles that support shoulder positioning, posture, and a well-rounded upper body.

"Cable Curl" directly targets the biceps brachii, with the brachialis, brachioradialis, and forearm flexors assisting elbow flexion and grip. The cable keeps tension consistent through the range of motion, making this a highly effective hypertrophy accessory after the bigger pressing and pulling exercises. Stand tall at a low pulley with the ribs stacked over the pelvis, arms extended, and elbows close to your sides. Curl the handle toward the shoulders by bending at the elbows, squeeze briefly without allowing the shoulders to roll forward, and lower slowly until the arms are long again. Common errors include leaning backward, swinging the hips, letting the elbows drift far forward, and bending the wrists. The pulldown has already trained the biceps as secondary movers, so the cable curl adds focused work to help build arm size and improve elbow-flexor strength.

"Cable Rope Overhead Triceps Extension" finishes the session with a triceps-focused isolation movement that especially emphasizes the long head of the triceps brachii. Because the arms are positioned overhead, the long head is trained in a lengthened position; the lateral and medial triceps heads also contribute, while the shoulders and core stabilize the torso. Set the rope on a high pulley, face away from the stack, and bring the hands overhead with the elbows bent and pointed generally forward. Brace the abdominals, keep the ribs from flaring, and extend the elbows until the arms are nearly straight; allow the rope ends to separate slightly if it feels natural. Return under control to a comfortable stretch while keeping the elbows relatively close to the head. Avoid arching the lower back, flaring the elbows widely, or using a body lean to force lockout. This exercise complements the bench press by providing extra triceps volume, particularly for the long head, which can support stronger pressing performance and fuller upper-arm development.

Warm up with 5–10 minutes of easy cardio, followed by shoulder circles, band pull-aparts, light cable rows or pulldowns, and several progressive warm-up sets before the bench press. Rest about 90–150 seconds between bench press and pulldown sets, and 60–90 seconds between cable curl and overhead triceps extension sets. Perform this session one to two times weekly, allowing at least 48–72 hours before another demanding upper-body workout. Keep most working sets one to three reps shy of failure, especially on the compound lifts. Progress over time by adding a small amount of load once you can complete every prescribed rep with clean form, or by improving control, range of motion, and repetition quality before increasing weight. This combination of chest pressing, vertical pulling, biceps curling, and overhead triceps work delivers a complete, muscle-building upper-body session with an effective emphasis on chest, back, and arms.
