Day 1 of Week 4 - Full Body 2

Dokončal Sergey · 6. avgust 2026

This is a high-volume upper body hypertrophy workout designed to build back width, upper-back thickness, shoulder size, and posterior-chain strength. With a mix of cable work, machine pressing, free weights, and controlled accessory movements, this program emphasizes muscular development through varied rep ranges (from 30 down to 8 reps). The workout is best suited for a gym setting due to the use of cable machines, a lever shoulder press machine, a hyperextension bench, and dumbbells. It works well for intermediate lifters but can be adapted for beginners by reducing load and volume.

The structure uses straight sets with descending rep schemes on most exercises, allowing you to accumulate metabolic stress early and shift toward heavier mechanical tension in the later sets. This approach is excellent for hypertrophy and balanced upper-body development.

"Cable Bar Lateral Pulldown" targets the latissimus dorsi as the primary muscle, with assistance from the biceps, rhomboids, rear deltoids, and traps. This vertical pulling pattern builds back width and improves shoulder stability. Focus on setting the shoulders down and back before initiating the pull. Drive the elbows toward the ribs and bring the bar to the upper chest without leaning excessively. Avoid pulling behind the neck or jerking the weight stack. The higher-rep opening sets create metabolic fatigue, while the heavier 8-rep sets stimulate strength and muscle growth. This movement forms the foundation of the workout’s back emphasis.

"Cable Elevated Row" complements the pulldown by training horizontal pulling mechanics. It emphasizes the lats, rhomboids, and mid-to-lower traps while reinforcing scapular retraction and postural strength. Keep the ribs stacked, spine neutral, and chest tall. Pull the handle toward the lower ribs while squeezing the shoulder blades together and down. Avoid shrugging or turning the movement into a body swing. Because the cable maintains constant tension, this row reinforces time under tension and clean contraction. Paired with the pulldown, it ensures complete back development through both vertical and horizontal pulling patterns.

"Plate Hyperextension" shifts the focus to the posterior chain, specifically the glutes, hamstrings, and spinal erectors. Holding the plate at the chest keeps the load centered and reduces excessive lumbar arching. Hinge at the hips rather than bending through the low back, and raise your torso until it reaches a straight line with your legs. Avoid hyperextending at the top. This exercise balances the upper-body pulling work by strengthening the lower back and hip extensors, improving overall structural integrity and reducing injury risk. It adds posterior-chain volume without the heavy spinal loading of barbell deadlifts.

"Lever Seated Shoulder Press" serves as the primary pushing movement, targeting the deltoids with support from the triceps and upper chest. The machine’s fixed path provides stability, making it ideal for higher-rep hypertrophy work. Adjust the seat so the handles start at shoulder height. Keep your back against the pad, ribs down, and press smoothly along the machine’s arc. Avoid locking out aggressively or arching the lower back. The higher initial reps drive shoulder endurance and metabolic stress, while the final heavier sets emphasize strength and size. This balances the pulling volume and ensures comprehensive upper-body development.

"Dumbbell Standing Around World" is a shoulder-control and stability movement that challenges the anterior and lateral deltoids while engaging upper traps, rhomboids, and deep stabilizers. Use light dumbbells and move in a controlled arc from your sides to shoulder height and overhead. Maintain a braced core and avoid leaning back. This exercise enhances scapular control and coordination, acting as both a hypertrophy finisher and a shoulder health movement. It complements the heavier pressing by reinforcing clean overhead mechanics and muscular endurance.

Overall, this workout develops back width, upper-back density, shoulder size, and posterior-chain resilience. Rest 60–90 seconds on higher-rep sets and 90–120 seconds on heavier sets. Perform this session 1–2 times per week within an upper/lower or push/pull split. Begin with 5–10 minutes of light cardio followed by dynamic shoulder and thoracic mobility work. Progress by gradually increasing load on the final two sets of each exercise or by adding controlled tempo (such as a 3-second eccentric). Over time, aim to improve form, increase resistance, and maintain consistent execution for sustainable muscle growth and joint health.
