This is a high-volume upper body hypertrophy workout designed to build a wider back, stronger shoulders, and a more resilient posterior chain. Performed entirely with cables, machines, dumbbells, and a Roman chair, this routine is best suited for a gym setting. The rep schemes (ranging from 30 down to 10) create a combination of metabolic stress and progressive overload, making it ideal for intermediate lifters focused on muscle growth, joint-friendly strength work, and controlled execution.

The session emphasizes vertical pulling, unilateral rowing, posterior chain accessory work, and high-rep shoulder pressing and control drills. The primary muscles targeted are the lats, mid-back, rear delts, glutes, hamstrings, spinal erectors, and all three heads of the deltoids. Secondary muscles include the biceps, triceps, upper chest, traps, and core stabilizers.

"Cable Bar Lateral Pulldown" This movement serves as the main vertical pull for lat development. The lats are the prime movers, while the biceps, rear delts, and mid-back assist in driving the elbows down and stabilizing the shoulder girdle. Start each rep by setting the shoulders down and lifting the chest. Pull the bar toward the upper chest by driving the elbows down and slightly back, not by yanking with the hands. Avoid leaning excessively or jerking the weight stack. The high opening set of 30 reps increases blood flow and prepares the joints, while the heavier sets build size and strength through controlled tension.

"Cable Kneeling Leaning Forward One-Arm Row" This unilateral cable row reinforces strict pulling mechanics and corrects side-to-side imbalances. The lats and mid-back are the primary movers, with the rear delts and biceps assisting. The split-kneeling stance increases core engagement and prevents torso rotation. Set the pulley low, hinge forward slightly, and allow the shoulder blade to protract at the bottom before pulling the elbow toward the lower ribs or waist. Pause briefly, then return under control. Avoid twisting the torso or shrugging. This exercise complements the pulldown by adding horizontal pulling and unilateral stability, ensuring complete back development.

"Plate Hyperextension" The Plate Hyperextension builds the posterior chain with controlled hip extension. The glutes, hamstrings, and spinal erectors work together, while the core braces isometrically. Hold the plate tight to the chest to keep the load centered and reduce spinal stress. Hinge at the hips and drive them forward to raise the torso to a neutral line. Do not overextend or crank into the lower back at the top. This movement adds posterior-chain volume without the heavy axial loading of deadlifts, balancing the upper-body pulling work with lower-back and glute strength.

"Lever Seated Shoulder Press" This machine-based overhead press targets the deltoids as the primary movers, with the triceps and upper chest assisting. The back pad support allows you to focus on pressing mechanics without excessive lower-back strain. Set the seat so the handles start at shoulder height. Press upward along the machine’s natural arc while keeping ribs down and shoulders away from the ears. Avoid slamming into lockout or arching the lower back. The descending rep scheme allows you to gradually increase load while maintaining quality form, making this a key hypertrophy builder for the shoulders.

"Dumbbell Standing Around World" This high-rep shoulder control exercise challenges the anterior and lateral delts while reinforcing scapular coordination. Start with light dumbbells and sweep them out to shoulder height, then continue the arc overhead before reversing the motion under control. Keep a slight bend in the elbows and avoid leaning back or shrugging. This movement enhances shoulder stability and time under tension, acting as a finishing exercise that reinforces overhead control and muscular endurance after pressing.

Overall, this workout delivers balanced upper-body development with added posterior-chain reinforcement. Rest 60–90 seconds between hypertrophy sets and up to 2 minutes on heavier pressing sets. Perform this session 1–2 times per week as part of an upper/lower or push/pull split. Begin with 5–10 minutes of light cardio and dynamic shoulder mobility, including band pull-aparts and scapular activation drills.

To progress, gradually increase load while maintaining clean reps, or add tempo control (such as a 3-second eccentric) to increase time under tension. Focus on consistent form, controlled breathing, and smooth cable paths. Over time, this structured volume will improve back width, shoulder size, and total upper-body strength while keeping joints healthy and mechanics sharp.
