This gym-based full-body hypertrophy workout combines bodyweight pushing, dumbbell training, cable isolation, and lower-body work to build muscle across the chest, shoulders, triceps, biceps, quads, glutes, and calves. The overall emphasis is particularly strong on the delts and arms, while the Dumbbell Squat and Dumbbell Standing Calf Raise provide essential leg volume. With mostly moderate-to-high rep work and several five-set exercises, this session is best suited to intermediate lifters, though beginners can use lighter loads, fewer sets, and strict technique. You will need dumbbells, an adjustable incline bench, a high cable station with an EZ-bar attachment, and ideally a calf-raise step or platform, making this primarily a gym workout rather than a minimal-equipment home routine.

"Push-Up" is a bodyweight horizontal press that primarily trains the triceps, chest, and anterior deltoids while challenging the abdominals, glutes, serratus anterior, and shoulder stabilizers to hold a rigid plank. For the prescribed 3 sets of 15 reps, place your hands under or slightly outside shoulder width, brace your core, squeeze your glutes, and keep a straight line from head to heels. Lower the chest under control, keeping the elbows angled roughly 30 to 45 degrees from the torso, then press the floor away. Stand tall with a soft knee bend, dumbbells by your sides, ribs stacked over the pelvis, and a slight bend in the elbows. Raise the arms out and slightly forward until the upper arms reach about shoulder height, then lower slowly. Lead with the elbows and keep the wrists neutral. Do not swing the weights, lean backward, shrug aggressively, or lift far above shoulder height. The 13, 5, 12, 12, and 12 rep structure can be approached as a controlled ramp or challenging working-set sequence, but only increase load if every repetition stays strict.

"Dumbbell Alternate Seated Hammer Curl" primarily works the brachialis and biceps brachii, while the brachioradialis and forearm muscles contribute strongly because of the neutral grip. Sit upright with your feet firmly planted, chest tall, palms facing inward, and upper arms close to your ribcage. Curl one dumbbell toward the front of the shoulder without allowing the elbow to drift far forward, then lower it deliberately before switching sides. Keep the wrist straight and the shoulder quiet. Avoid rocking on the bench, rushing the lowering phase, turning the curl into a front raise, or using a load that prevents full control. The neutral grip is often comfortable for the wrists and helps build upper-arm thickness alongside the triceps work in this session.

"Cable EZ-Bar Triceps Pushdown" directly targets all three heads of the triceps, with the lateral and medial heads heavily involved in controlled elbow extension. The forearms grip the attachment, while the core and shoulders stabilize the standing position. Set the pulley high, take a comfortable overhand grip on the EZ-bar, and stand with the ribs down and elbows tucked near your sides. Begin with the elbows bent, then press the bar down until the arms are straight and the bar reaches near the thighs. Pause briefly in the contracted position before returning under control. Do not lean your bodyweight into the cable, allow the elbows to flare, round the shoulders forward, or snap into lockout. This exercise complements the Push-Up and Dumbbell Incline Bench Press by adding high-quality triceps volume without requiring more heavy pressing.

"Dumbbell Squat" is the primary lower-body compound exercise in the workout. It primarily trains the quadriceps and glutes, with meaningful contribution from the adductors, hamstrings, calves, and trunk musculature. Hold a dumbbell in each hand at your sides, stand with feet around shoulder width apart, brace the abdomen, and initiate the rep by bending the hips and knees together. Sit down between the hips while keeping the whole foot grounded and the knees tracking in line with the toes. Drive through the midfoot and heel to stand tall. Avoid letting the dumbbells swing forward, collapsing the knees inward, lifting the heels, folding excessively at the waist, or rushing out of the bottom. The squat gives this otherwise upper-body-dominant session a substantial leg-strength and muscle-building stimulus, and the dumbbell loading makes it accessible without a barbell rack.

"Dumbbell Standing Calf Raise" is a lower-leg accessory exercise that emphasizes the gastrocnemius because the knees remain mostly straight, while the soleus, foot muscles, and ankle stabilizers assist. Although this exercise is marked with a D suffix, there is no matching D exercise listed, so it should be performed as straight sets rather than as a superset. Stand with the balls of both feet on a stable step or raised edge and hold dumbbells quietly at your sides. Lower the heels slowly into a comfortable stretch, then rise as high as possible by pressing through the big toe and second toe. Pause at the top before repeating for 5 sets of 20 reps. A moderate bench angle of roughly 30 to 45 degrees is ideal: too steep shifts excessive work to the shoulders, while too flat reduces the upper-chest emphasis. Anchor your upper back against the bench, plant the feet firmly, hold the dumbbells at upper-chest level, and press upward in a smooth arc. Keep your shoulder blades stable, wrists stacked over the elbows, and ribs controlled rather than excessively flared. Lower the dumbbells slowly to a comfortable depth, maintaining even left-to-right control. Avoid bouncing from the bottom, allowing the shoulders to roll forward, pressing with elbows flared straight out, or clanging the dumbbells together at the top. Placed after the shoulder and arm isolation work, this exercise provides a final compound stimulus for the chest and triceps; use conservative loading if prior fatigue affects pressing mechanics.

Overall, this is a high-volume full-body muscle-building session with a pronounced shoulder-and-arm emphasis. Rest about 60 to 90 seconds between isolation sets and 90 to 120 seconds before demanding sets of Dumbbell Squat, Push-Up, and Dumbbell Incline Bench Press. Perform it one to two times per week, allowing at least 48 hours before repeating hard training for the same muscle groups; if performed twice weekly, consider reducing the five-set exercises to three or four sets initially. Begin with 5 to 10 minutes of light cardio followed by shoulder circles, band pull-aparts, bodyweight squats, ankle mobility, and a few lighter ramp-up sets for the first loaded exercises. Progress by adding reps within the listed targets, slowing the eccentric phase, improving range of motion, or increasing dumbbell and cable load in small increments only when form remains consistent. Stop or modify any movement that causes sharp pain, joint pinching, or persistent discomfort.
